TheZones
Most people train at one speed: too hard to recover, too easy to break through. The work is knowing which gear you're in — and why.

Easy makes you fast
The biggest engine in endurance isn't built in the red. It's built slow — in a zone most people are too impatient to stay in.

50–60% max HR
Recovery
conversation · nose-breathing · almost boring
The day-after-the-long-run pace. It's not lost time — it's the clearing. Flushes the legs, keeps you moving without adding fatigue. Most athletes skip it and stay tired.

60–70% max HR
The Engine
all-day pace · still talking · fat-burning
Where endurance is actually built. Slow enough to feel too easy — that's the point. This is the zone the pros spend most of their hours in. Patience here is the whole secret.
3
70–80% max HR
The Grey
comfortably hard · talk in fragments
No-man's-land. Too hard to recover from, too easy to drive real adaptation. Most people live here by accident — and wonder why they plateau. The zone to spend the least time in on purpose.
4
80–90% max HR
Threshold
sustainable suffering · words gone
The edge you can hold — the line where lactate starts to stack. Train it and you raise the ceilingof what "comfortable" means. Hard, deliberate, and rationed.
5
90–100% max HR
Red Line
full send · seconds, not minutes
Max. Sharpens top-end power and pure capacity. Potent in small doses, poison in large ones. A spice, not the meal — minutes a week, not the default setting.
Eighty
over twenty.
over twenty.
The polarised model: most of your training easy, a little of it genuinely hard, almost none in the grey.Slow runs slow so the hard runs can go hard. That's the whole game.
Anyone can
run hard.
Few can run easy.

Discipline isn't the red zone. It's holding zone 2 when your ego wants zone 4. The patient engine wins the long race.
